How Much Water Should You Actually Drink?

There isn't one number that works for everybody. The most widely cited reference comes from the National Academies, which puts adequate total water intake at roughly 3.7 litres a day for men and 2.7 litres for women. Both figures include water from food and every other drink, not just plain water.

Those are population averages. Your own needs shift with body size, how much you sweat, the temperature around you, what you eat, and how much you move. The calculator above starts from your weight, adds for activity, and adjusts for climate to get you closer than a flat number can.

Where "8 Glasses a Day" Came From

The eight-glasses rule traces back to a 1945 US Food and Nutrition Board recommendation of about 2.5 litres of water a day. The very next sentence in that document noted that most of this quantity is already present in prepared foods — and that sentence is the one everyone forgot.

So the rule isn't wrong so much as incomplete. Eight 8-ounce glasses is 64 ounces, which is a reasonable ballpark for a smaller, moderately active adult in a mild climate. It's low for a large or very active person, and it ignores the fact that a meaningful share of your fluid arrives on a plate.

What Changes Your Needs

  • Body size: larger bodies need more fluid, which is why the calculator scales with weight
  • Activity: expect to add roughly 12 ounces for every 30 minutes of exercise, more in heat
  • Climate: hot or humid conditions drive sweat losses up substantially; dry heat is deceptive because sweat evaporates before you notice it
  • Altitude: higher elevations increase both breathing rate and urine output, so needs rise above roughly 8,000 feet
  • Diet: high-sodium, high-protein, or high-fibre intakes all increase the fluid your body needs to process them
  • Health status: fever, vomiting, diarrhoea, pregnancy, and breastfeeding all raise requirements

Caffeine deserves a mention because the myth persists. Moderate coffee and tea intake does not dehydrate you — the mild diuretic effect is more than offset by the fluid in the drink itself. Your morning coffee counts toward your total.

Food Counts Toward Your Total

Around 20% of the average person's daily fluid intake comes from food rather than drinks. That's why the calculator shows a total fluid need and then a lower drinking target — you're already partway there before you pick up a glass.

The share varies with what you eat. A diet heavy on fruit, vegetables, soups, and yogurt can push food's contribution well above 20%. A diet built on bread, crackers, and dry snacks contributes far less, which means more of the work falls to what you drink.

Foods With the Highest Water Content

  • Over 90% water: cucumber, lettuce, celery, tomatoes, watermelon, strawberries, bell peppers, cantaloupe
  • 80–90% water: oranges, peaches, pineapple, yogurt, cottage cheese, broccoli, carrots
  • Also worth counting: soups, stews, and broths, which are mostly water by weight
  • Contributes very little: bread, crackers, nuts, chips, dried fruit, cheese

The practical takeaway is that hitting a hydration target isn't purely a drinking problem. Meals built around vegetables and fruit quietly close a good part of the gap, and people who eat that way often find they need less deliberate effort to stay hydrated than the numbers alone suggest.

How to Tell If You're Drinking Enough

A calculated target is a starting point. Your body gives better feedback than any formula, and it's worth learning to read it rather than chasing a number.

The Two Signals That Matter Most

Urine colour. Pale straw or light yellow means you're well hydrated. Dark amber suggests you need more fluid. One caveat: B vitamins, particularly riboflavin in multivitamins, turn urine bright yellow regardless of hydration, so don't read too much into colour for a few hours after taking one.

Thirst. For healthy adults going about a normal day, thirst is a reliable guide and responding to it is usually enough. The exceptions worth knowing about are older adults, whose thirst response weakens with age, and anyone exercising hard in heat, where sweat losses can outrun the thirst signal.

Making It Easier

  • Keep a bottle within reach — visibility does more for intake than willpower
  • Drink a glass with each meal, which anchors it to something you already do
  • Front-load earlier in the day if drinking late disrupts your sleep
  • Add fruit or herbs if plain water is the obstacle; flavoured water still counts
  • Drink to a schedule rather than to thirst during long or hot training sessions
